Training - simple tests for winter
A couple of weeks ago we published the 'what should I be doing in December' training guide courtesy of the Triathlon Performance Solutions (www.triathlonperformancesolutions.com) team of Ben Bright, Nick Saunders and Andy Brodziak.
One of the key suggestions in that piece was 'Testing' - getting an idea for what your fitness levels are now, using that information and then tracking (hopefully!), progress over time. Testing doesn't have to involve great expense, laboratories and complexity either.
In this feature, TPS have put outlined some simple field tests for winter training - all of which are free - to cover the swim, bike and run disciplines. Have a read, then go and give them a try.
PACING IS KEY - SIMPLE TESTS FOR TRAINING IN WINTER
Measuring your improvements off season – pacing, fitness and tolerance tests for winter training
Winter can be a challenging time for all athletes trying to improve performance. Without specific goals, or an understanding of the improvements off-season training can deliver, motivation to continue can be low.
However, it is an ideal time for athletes to improve in pacing, tolerance and fitness levels. This is a great way to keep motivated, and avoid the off-season ‘slump'. To measure these improvements Triathlon Performance Solutions have outlined some simple, no cost performance tests for all athletes to undertake during the off-season.
The aim of each test is to establish current fitness levels, learn how to pace, and improve tolerance. Repeated six weeks later, these tests enable athletes to measure improvement and stay motivated during the long off-season.
SWIM:
Aim of Test: Assess current fitness level, improve pace control and set training speeds.
Session:
200m warm up building effort, Easy to Tempo
4x 25m; Building from 1-4, Easy to Hard pace - 10s rest.
1min easy swim and recovery.
100m max pace from a push start- record time - 60sec recovery.
Add 60 seconds onto your recorded max pace 100m time and begin 100m turnaround repeats on that time, dropping 5 seconds each 100m until you cannot make the turnaround time.
Only swim to make the turnaround time, no faster.
5min recovery; with easy swimming and kicking.
An example of the set is: 100m max = 1:15. Begin 100m repeats on 2:15 and drop 5 seconds from turnaround time each 100m - 2:10, 2:05, 2:00 etc. until you cannot make the turnaround - 1:25 for example. Take 5min recovery.
Ensure data recorded for future comparison.
Outcome:
The test establishes your basic speed (through doing a max 100m), as well as your training zone turnaround times, which you can then use to guide your training program. Your Vo2 turnaround time will be the final one you made and by adding around 5 seconds for each turnaround you will have the rest of your training turnaround zones.
Consistent training is crucial for athletes to improve long term. For example, the initial test may give 5 x 100m repeats before the targeted time cannot be reached. Post a 6 week training phase, athlete's pace, and ability to adapt to shorter rests will have improved.
BIKE:
Aim of Test: Benchmark time trial pace and test training adaptations.
Session:
15-20min warm up building intensity.
Find a familiar 15km course which can be repeated for future tests. Ride max effort. Record time and/or heart rate/power for future comparison.
30min easy riding to finish
(Heart Rate Monitor and/or Power meter maybe used, however a stopwatch will give you sufficient information.)
Outcome:
This test will give you your threshold HR and/or power. The rest of your training zones can be worked out from this information, guiding the rest of your training program. Training Peaks, for example, has a facility for you to work out training zones using this information.
This test enables athletes to learn how ‘hard' to ride from the gun, invaluable for 40km – 180km TT. Using the average heart rate from the first test, and riding at this consistently for second will prevent athletes ‘blowing up' over the distance. Practice is the key to learning how to pace for time trials.
RUN:
Test: Assess current fitness, pacing ability and tolerance.
Session:
Use local parkrun (www.parkrun.com) - held every Saturday in the UK, a free 5km race!
Warm up 20mins.
Include some 30 sec FAST run efforts, with 1min recovery to get the body ‘ready' for a hard workout.
5km max effort
Record time, and average and max heart rate if possible for future comparison.
10min cool down jog
Outcome:
Similar to your bike test, this test will give you your run threshold numbers for both speed and HR. You can then work out the rest of your training zones using this information.
The advantage of this is that it is over very quickly and doesn't impact into the weekend like Triathlons do in the summer. This can be done every six weeks with minimal household disruption!
5km at max effort is a tough test, and a great benchmark of athlete's pacing and current fitness.
Repeating six weeks after consistent training will show improvements in pace and tolerance. This test is also low stress on the body, ideal for off-season training. Triathletes can make the mistake of going too long without any quality training, meaning you risk starting the season playing catch up.

Keswick Mountain Festival adds Club Cup
Keswick Mountain Festival challenges UK triathlon and running clubs with new trophy for 2016
Keswick Mountain Festival (KMF) has added a new competitive edge to its sporting events for 2016. Running and triathlon clubs across the country will be able to test themselves against each other in the Keswick Mountain Festival Club Cup, with cash prizes on offer. Sponsored by Hi-Tec, KMF 2016 will run from Thursday 19 until Sunday 22 May, with all sporting events starting and finishing in the Festival Village on Crow Park.
Part of the festival's 10th birthday celebrations, The Keswick Mountain Festival Club Cup will have two trophies – one for the trail runs and one for the triathlons. In the KMF Trail Running Club Cup, a minimum of six runners (with a mixture of genders) per club must complete one of the four races, at 5K, 10K, 25K and 50K, with at least one runner finishing each event. The team with the lowest combined total of finishing positions will win a trophy, £250 and free entry to defend the title in 2017.
For the KMF Triathlon Club Cup, a minimum of four individual competitors must complete either the short women's triathlon, short men's triathlon or long triathlon (at least one finisher per event). Again, the team with the lowest combined total of finishing positions will win a trophy, £250 and free entry to defend their title in 2017. Full details of the rules and examples of how the scoring for both trophies will work can be found on the KMF website.

“Every year, we see loads of club vests in our various races, often with several from the same running or tri club. Our hope is that the Keswick Mountain Festival Club Cup will persuade even more club athletes to take on the challenge of one of our races. During the events, we will be providing regular updates to the crowds in the Festival Village, so clubs and their supporters will be able to keep a track of how they are faring in the standings. The cup is going to add even more excitement to the events next May.”
All of the Keswick Mountain Festival Club Cup events are open for entry at www.keswickmountainfestival.co.uk. The 2015 events sold out well before the festival started and although capacity has been increased for 2016, early booking is advised. Everyone who books a place on a KMF sporting event will also be entitled to claim one free ticket to attend either the Friday or Saturday night concert in the Keswick Mountain Festival Village on Crow Park. In addition, they will be able to book their camping at the same time, along with more concert tickets for friends and family.

Triathlon is coming to Guildford
Guildford Triathlon - 29th May 2016 - 500m swim, 20km bike, 5km run
A new triathlon event hosted by the state-of-the-art Surrey Sports Park is planned for 29th May 2016. The event will involve a sprint distance triathlon for adults, and shorter 'Tristar' distance aquathlon events for children.
“It is great to be bringing a triathlon event to Guildford. We've got just 500 places, so register today!” said Event Director, Toby Jenkins. “The Guildford Triathlon will be a fantastic, fun event!”
Athletes will complete their swim in the 50 meter Surrey Sports Park pool before taking to their bikes on quiet roads to the North West of Guildford. The off road run will take in trails across University of Surrey owned land. Children will complete their run on the Sports Park fields following a pool swim.

The Sport and Fitness Show
Major Sport and Fitness Show running alongside Brighton and Hove Triathlon
Brighton will host the South East's biggest outdoor Sport and Fitness Show alongside the Brighton and Hove Triathlon taking place on the 10th – 11th September 2016.
The triathlon registration and transition zone will be located within the show, just a stone's throw from the sea on Hove Lawns. The Sport and Fitness Show will be free to enter and offers the chance for triathletes, their families and sport loving individuals to sample the latest fitness products from top brands, as well as try new sports and activities.
The show will have an estimated 25,000 visitors and will be home to various zones stretching along the seafront, including nutrition, tech, retail and lifestyle zones. The main stage will host free exercise classes, demonstrations and educational talks from nutrition experts. Live cooking demonstrations will give visitors the chance to taste and learn to cook healthy dishes they can try at home.

Bailey Matthews wins SPOTY Award
Bailey Matthews receives Helen Rollason Award at Sports Personality of the Year 2015
The sport of triathlon hit the headlines at the 2015 Sports Personality of the Year Awards last night, courtesy of an inspirational eight year old.
Bailey Matthews hit news in July this year when a video of him completing the Castle Howard Triathlon was viewed by tens of million people across social media channels. Bailey, who has cerebral palsy, completed the children's event after leaving his walking aid behind for the final metres, stumbling several times but picking himself up each time to complete the race.
It's not the first time that Bailey's inspirational efforts have been noted outside of the sport this year he was also awarded the Child of Courage honour at The Pride of Britain Awards.
Asked what his next challenge was, Bailey said "five triathlons!".

Challenge Vietnam announced for 2016
The 'Riviera of the South China Sea' is CHALLENGEFAMILY's latest race destination with today's announcement of the half distance CHALLENGEVIETNAM in the beautiful city of Nha Trang on 11 September 2016.
CHALLENGEVIETNAM will run alongside Nha Trang's six kilometre stretch of beautiful coastline with its white sandy beaches, clear waters and an abundance of marine life, thriving reefs with verdant mountain ranges at each end, as well as an archipelago of 19 untouched islands just a short boat ride away. Challenge Family adds Malaysia to 2016 schedule
The latest addition in what has been a rapid period of growth for the Challenge Family of events was announced today, with Malaysia the latest country to be added to their portfolio with Challenge Nusajaya (www.challenge-nusajaya.com) set to take place on 13th August 2016 over the half distance.
Malaysia joins Vietnam and Thailand as the latest addition to their series in Asia, in what has been a busy period of new race announcements for 2016.
NUSAJAYA TO HOST MALAYSIA'S FIRST CHALLENGE FAMILY TRIATHLON
Award-winning Malaysian city, Nusajaya was today announced as Challenge Family's latest destination in Asia. CHALLENGENUSAJAYA will feature a festival of triathlon over multiple distances with the flagship half distance event taking place on 13 August 2016.
A new city, Nusajaya boasts sports and recreation hubs, education communities, as well as business and retail opportunities. The main venue for the start, finish and transition areas of the race is Puteri Harbour – an international marina that offers accommodation, dining and entertainment options for the whole family.
Nusajaya's proximity to Singapore and Johor Bahru, offers easy access via two international airports – Senai International Airport in Johor and Changi International Airport in Singapore –as well as road and rail travel between Johor and Singapore, and other cities in Malaysia.
The 1.9km course in the warm waters of the southern part of the Straits of Malacca that forms the border between Malaysia and Singapore. The swimmers will be protected from the open sea as the start and finish will be within Puteri Harbour Marina. A specially built transition area will allow racers to move easily from their swim to the bike course, and then to the run course.
The 90km, double loop that will take riders around the Medini area which boasts its newly-built EduCity and Johor's sports hub constructed while maintaining the natural tropical environment of the state. Riders will also pass Legoland Malaysia, along undulating roads with low rise and fall that will offer cyclists a more exciting ride and the chance to clock better times.
A double loop 21km course, along flat, tree-lined streets that surround Johor's new administrative centre featuring a collection of architecturally aesthetic structures surrounded by natural green landscapes ideal for outdoor sports. The race will end at Puteri Harbour Marina promenade where fans and family will be waiting to cheer their loved ones to the finish line.
“As the first international triathlon event in the Challenge Family series to be held here, Challenge Nusajaya 2016 is expected to pave the way for many more such competitions. The city has been built to provide competition and training opportunities to athletes from all over the world and will continue to be improved to meet the international standards of a triathlon venue on a more permanent basis,” said Keld Kristiansen, Executive Chairman of Carbon Worldwide Sdn Bhd the event organizer of Challenge Nusajaya 2016.

Swimming: why do my legs sink?
Front Crawl Swimming - Eliminate Sinking Legs
This is another cracking swim technique video from Dan Bullock, Head Coach at Swim For Tri (www.swimfortri.co.uk).
Like many great things, it's simplicity is what does it for me. A minute long, it simplifies what can at times feel like a mystery - why do my legs 'sink' when swimming when my training partners seem to have no such issues?!
Watch, learn... and then put this great advice into practice. As a self-confessed pull buoy addict, I almost feel as though this has been written for me personally...
It is imperative to change your approach to
swim technique in order to break through
to more economical swimming. Working
from the legs up may seem strange, but they
do cause most issues. Improving your leg
kick is possibly the biggest breakthrough
you can make to your front crawl stroke.
A perfect leg kick with a less-than-perfect
front crawl arm pull is better than a bad kick
and a perfect pull/catch position.
A wetsuit will not cure a bad leg kick, and
continually pulling will not help solve the
issues that are slowing your full stroke front
crawl. Adding fins will generally make a bad
leg kick faster, but it will not stop it from
tiring you out. Wearing a band will reduce a
bad kick but not teach you what a good leg
kick is.
Sinking Legs - Why Your Front Crawl Kick Is Sinking
The kick should not be engaged to the
point that it is overly propulsive. We need
the kick to hold the body in position, to help
initiate rotation. It is not about propulsion. It is
absolutely necessary to have an efficient front
crawl leg kick to swim faster. The bike and run
are still to come once the swim is complete,
but a good front crawl leg kick will not overtire
your leg muscles.
What we want to avoid is the kick being
too big – that is, kicking outside the profile
of the body and creating drag. The disparity
between how you imagine you kick and what
actually happens can be huge. Frequently
when people see their video playback they
are amazed to see the width and depth of
their kick compared to just how small a good
kick is: they cannot believe ‘that’s all it is!’
It is easy to see how this happens: on dry
land strong leg movements do create speed,
and the bigger and faster movements usually
dictate big, fast returns. The skill when it
comes to swimming is limiting the range of
movement. The leg kick even while mechanically
accurate in terms of a relatively straight
movement from the hip can still be quite
big.
Using the ‘plank’ position as well as the
Pilates ‘swimmer’ movement will supplement
and accelerate an accurate small kick. If the leg kick is likened to the movement of a pendulum, then it is easy to see how a small movement at the hip can generate such large unwanted positions down at the feet. Core exercises will add rhythm to create a good small kick, and
the core strength to control it and keep it
small. It is also necessary to have flexible ankle
mobility so that the feet can turn inwards and
improve ‘usable surface area’. Feel the big
toes tapping as a constant reminder of this
aspect of the kick. This will also stop the feet
splaying too far apart if you maintain a fast
rhythm.
If all the above fall into place and your kick
mechanics improve, then the kick will add
traction to the stroke (rather than propulsion).

OBE for Chrissie Wellington in New Year's Honours
Four-time Ironman World Champion Wellington awarded OBE
Chrissie Wellington adds OBE to MBE in New Years Honours List
It has been quite a year for the now retired, four-time Ironman Champion, Chrissie Wellington. Beginning 2015 with marriage to Tom Lowe, the couple welcomed their first child, Esme Grace Lowe, into the world on December 10th.
Just as 2015 draws to a close, Chrissie has been awarded an OBE (Officer of the Order of the British Empire), in the New Years Honours List “For services to Sport and charity.” That will likely mean another trip to Buckingham Palace for the athlete who retired unbeaten from 13 career iron-distance races, having previously awarded the MBE (Member of the Order of the British Empire), in the Queen’s Birthday Honours List in June 2010.
